High Iron Foods and Who Actually Needs Them

Quick Answer

High iron foods fall into two types that absorb very differently. Iron from animal sources absorbs several times better than plant iron, and tea and coffee lower that absorption further.

High iron foods fall into two types that the body absorbs very differently, which is why two people eating the same milligrams of iron can end up with very different stores.

The two kinds of iron in food

Heme iron comes from animal sources and absorbs at roughly 15 to 35 percent. Non-heme iron comes from plants and absorbs at roughly 2 to 20 percent depending on what it is eaten with. That gap is large, and it does not show up on a nutrition label that lists only total milligrams.

High iron foods: heme sources

  • Chicken and beef liver, among the most concentrated sources available
  • Red meat, particularly the darker cuts
  • Mutton
  • Cockles, clams and oysters
  • Sardines and mackerel

High iron foods: non-heme sources

  • Legumes: kidney beans, dal, chickpeas
  • Tofu and tempeh
  • Dark leafy greens: spinach, kangkung, mustard greens
  • Pumpkin seeds and sesame
  • Iron-fortified cereals

Spinach has a bigger reputation than it earns. It does contain iron, but it also contains oxalates that bind that iron, so the amount actually absorbed is well below the figure in the table.

What blocks absorption

This is the part most high iron foods lists leave out.

  • Tea and coffee, because tannins bind iron. One cup with a meal measurably lowers non-heme absorption
  • Calcium, including milk and calcium supplements taken at the same time
  • Phytates in wholegrains and legumes, although soaking and fermenting reduce the effect
  • Long-term proton pump inhibitors for stomach acid

What helps is vitamin C. Eating a non-heme source alongside citrus, tomato or chilli can raise absorption several times over. In Malaysian cooking that is not an unusual combination, since sambal and tamarind are already on the same plate.

Who needs more

  • Women with heavy or long periods
  • Pregnant women
  • Vegetarians and vegans, since all their intake is non-heme
  • Endurance athletes, where hard training raises both loss and requirement
  • Anyone who has recently donated blood

How to build a meal around high iron foods

A list of high iron foods helps very little if the meal around them cancels the absorption. Three Malaysian meals that already get this right, with nothing to change:

  • Rice with soy braised beef, kangkung and sambal belacan. Heme iron from the beef, vitamin C from the chilli, and no milk or tea in the same sitting.
  • Dal with tomato and a squeeze of lime. Non-heme iron, but the vitamin C lifts absorption several times over.
  • Chicken porridge with chicken liver and spring onion. Liver is among the most concentrated sources available at any wet market.

What moves is not the food but the timing. Tea, coffee and milk shift to two hours after the meal rather than being cut out.

Common mistakes when trying to raise iron

  • Leaning on spinach alone, when the oxalate in it binds the same iron
  • Drinking tea or coffee with the main meal every day
  • Taking a calcium supplement at the same sitting as an iron source
  • Buying iron supplements without knowing stored levels, since too much iron carries its own problems
  • Assuming fatigue must mean low iron, when thyroid function and vitamin B12 produce a near identical picture

When food alone is not enough

Once stores are already depleted, food rarely refills them in any reasonable timeframe. Improving the diet stops things getting worse, but refilling empty stores usually needs a supplement at a set dose, and the reason for the loss has to be found first. Low iron with no obvious cause in a man, or in a woman past menopause, is not something managed with diet. It needs investigating.

How to know your level

A full blood count on its own is not enough, because haemoglobin only falls once stores are already spent. Ferritin measures those stores directly, so it drops first. The detail sits in ferritin and iron studies.
If the complaint is fatigue, thyroid function and vitamin B12 need checking at the same time, because all three present in much the same way. See thyroid function test and vitamin B12 and homocysteine. To go through your results, book a consultation.

Frequently Asked

How much iron is needed daily?

Around 8 mg for adult men and around 18 mg for women who still menstruate. Pregnancy raises it further.

Is spinach really high in iron?

It contains iron, but oxalates bind it, so the amount absorbed is well below the figure in the table.

Can I drink tea after a meal?

Yes, but space it by an hour if you are trying to raise iron, because tannins lower absorption.

Should iron supplements be taken with food?

Absorption is better on an empty stomach, but many people cannot tolerate that and take it with food instead. Follow your doctor's instruction.
